FORWARD HEAD POSTURE
Forward head posture: ears back over the shoulders.
Forward head posture, often called text neck, is when the head slides forward of the shoulders, usually after years of looking down at screens. The back of the neck and the chest tighten while the upper back switches off. The fix is to open the shoulders: chest long, shoulder blades working, ears back over the shoulders.

Where it starts · Screens
Screens pulled your head forward.
This is the third leak. On the left, the ear sits over the shoulder. On the right, the head has slid forward, the chest and the back of the neck are tight, and the upper back has switched off.

- Working
- Problem: tight or weak
The fix: Open the shoulders. Ears back over the shoulders.

How do I check for forward head posture?
Take a photo side-on, standing relaxed. Imagine a plumb line dropping from the ear. In a stacked body it passes close to the middle of the shoulder, the hip and the ankle. If your ear sits well in front of your shoulder, the head has drifted forward.
The wall test is a second check. Stand with the heels, backside and shoulder blades against a wall. Can the back of your head touch the wall without tipping the chin up? If not, the head lives forward of where it should.
Why does looking down at a screen matter?
The head is heavy, roughly the weight of a bowling ball. When it sits over the shoulders, the spine holds it without much effort. Every bit it drifts forward, the muscles at the back of the neck and the top of the shoulders have to work harder to stop it dropping.
Hours on a phone or laptop train that position. The chest gets tight, the shoulders round, and the muscles between the shoulder blades switch off. Then it becomes how you stand, even when the screen is away.
Does forward head posture start at the neck?
Not always. The head sits on top of everything else. If the pelvis tips forward and the upper back rounds to balance it, the head ends up in front. That's why a stiff neck often travels with an aching lower back, and why the back pain guide starts lower down.
Try reaching both arms straight up overhead. Can you get them beside your ears without arching your lower back or flaring the ribs? When I started, I couldn't: tight lats and shoulder blades that weren't pulling back. It's a good test of how open the shoulders really are.
Which exercises help forward head posture?
Open the front, wake the back, and change what you look at:
- Chin nods: draw the head straight back, not down, and hold for five seconds. 10 reps.
- Doorway chest stretch: 30 seconds a side.
- Band pull-aparts or rows: 2 sets of 15, squeezing the shoulder blades together.
- Dead hang from a bar: build to 30 seconds to open the lats and shoulders.
- Raise the screen to eye level and hold the phone higher.
These fit into a daily routine in a few minutes. The how to move better guide shows how.
A 60-second self-test
Feel it now
- 1Stand barefoot, feet hip-width apart, both pointing straight ahead.
- 2Press the big toe down without curling it, and lift the arch.
- 3Soften the knees and keep each one over the second toe.
- 4Close your eyes and hold it for 30 seconds.
What pulls is tight. Stretch it.
What shakes or can’t hold is weak. Strengthen it.
On this page, notice
- Add one step: with your eyes still closed, reach both arms straight overhead. What pulls, the lats, the front of the shoulders or the lower back?
- Notice whether your head drifts forward when you close your eyes.

Common questions
Can forward head posture be fixed?
For most people the habit can change. Stretching the chest, strengthening the upper back and changing how you use screens can often bring the head back over the shoulders over a few months.
How long does it take to fix text neck?
Many people feel looser within a few weeks. Changing the resting position of the head usually takes a few months of daily work, because the screen habit keeps pulling it back.
Does forward head posture cause headaches?
Some people notice tension at the base of the skull with it. Headaches have many causes, so frequent or severe headaches should be checked by a doctor.
Do posture correctors work?
A brace can remind you where your shoulders should be, but it doesn't build the muscles that hold them there. Use it as a reminder at most, and do the strength work.
Is it my phone or my desk?
Usually both. Anything that keeps your eyes below shoulder height for hours pulls the head forward. Raise the screen, lift the phone, and take breaks to reset.
